# How Much Strength Training Do You Actually Need Each Week?

WHO says two days a week. A large meta-analysis found the biggest payoff at 30-60 minutes weekly. Here's the smallest dose worth doing.

# How Much Strength Training Do You Actually Need Each Week?

Less than you think. The World Health Organization recommends muscle-strengthening activities that work the major muscle groups on two or more days a week. A meta-analysis of cohort studies found that the biggest drop in risk showed up at roughly 30 to 60 minutes of strength work per week. That's two short sessions, not a lifestyle overhaul. You don't need a gym, a program with a clever name, or a protein shaker the size of a fire extinguisher.

## The Simple Answer

Two days a week. Work your legs, hips, back, chest, shoulders, and arms. Make it hard enough that the last few repetitions feel like effort. Keep it up. That's the whole recommendation, and the research suggests that consistency matters more than perfection.

## What Does the Research Say About the Right Dose?

Start with the guideline. The WHO's **[physical activity recommendations for adults](https://who.int/initiatives/behealthy/physical-activity)** say aerobic activity should total at least 150 minutes of moderate-intensity activity a week (or at least 75 minutes of vigorous-intensity), and that "muscle-strengthening activities should be done involving major muscle groups on 2 or more days a week."

Now the evidence. In a **[systematic review and meta-analysis published in the British Journal of Sports Medicine](https://bjsm.bmj.com/content/56/13/755)**, Haruki Momma and colleagues pooled cohort studies and reported that muscle-strengthening activities were associated with a 10 to 17 percent lower risk of all-cause mortality. The relationship was J-shaped: the greatest risk reduction, about 10 to 20 percent, appeared at roughly 30 to 60 minutes a week for all-cause mortality, cardiovascular disease, and total cancer. For diabetes, the benefit held up to about 60 minutes a week.

Two honest caveats. These are cohort studies, so they show association, not proof that lifting weights caused the lower risk. People who strength train may differ in other ways that also help. And a J-shaped curve means more isn't automatically better past a point. The sweet spot looks modest.

## Why Do So Many of Us Skip It Anyway?

Because strength training has an image problem. It conjures a sweaty room, loud music, and a stranger who has strong opinions about your squat depth. Or it conjures a Rocky-style training montage, where months of work get compressed into three minutes of sunrise and sit-ups. Real strength training is neither. It's more like brushing your teeth: unglamorous, short, and mostly valuable because you keep doing it.

There's also the all-or-nothing trap. If you can't do the "proper" five-day program, why bother? The numbers above are the answer to that question. A modest dose sits near the top of the benefit curve.

## What Counts as Strength Training?

Anything that makes your muscles work against resistance. Dumbbells, kettlebells, resistance bands, machines, and your own body weight all count. Push-ups, squats, lunges, step-ups, rows with a band, carrying heavy groceries on purpose. If your muscles are working hard enough that the last few reps are a real effort, you're doing it.

## What Does a Minimum Effective Week Look Like?

Here's an example, built to fit inside the research-backed range. It's my sketch, not a prescription from the studies, so adjust it to your body and any medical advice you've received.

| Day | Session (about 20-30 minutes) |
| --- | --- |
| Day 1 | Squats or sit-to-stands, push-ups (incline is fine), band or dumbbell rows, a plank. 2-3 sets each. |
| Day 2 (a few days later) | Lunges or step-ups, overhead press, hip hinge (deadlift or hip bridge), farmer's carry. 2-3 sets each. |
| Every other day | Walk, play, move. That's it. |

Two sessions of 20 to 30 minutes comes to 40 to 60 minutes for the week. Right in the range the research points to.

## How Does This Fit With Everything Else You've Heard?

Strength training isn't a replacement for cardio or daily movement. The WHO guideline lists both, and they do different jobs. ## How Do You Actually Start?

1. **Pick two days and put them on the calendar.** Treat them like a dentist appointment.
2. **Start embarrassingly small.** Ten minutes counts. Build up.
3. **Choose four to six movements,** covering legs, push, pull, and core.
4. **Work close to effort, not exhaustion.** The last couple of reps should feel hard.
5. **Check with your doctor first** if you have a medical condition, an injury, or you've been inactive for a long time.
